Kettlebell Basics with Steve Cotter

I didn't workout today, except for my regular stair running, so instead of posting my workout I thought a sweet Steve Cotter video would be a lot more entertaining for you.

Around 4:40 seconds Steve says something very interesting. He says you must stay relaxed to do very high reps. Kettlebells are not about 5 or 10 reps, they are about sometimes going up to 10 minutes straight.

This may be obvious to some people but I have certainly missed that point. Maybe it is the strength athlete in me, but I am all about hard and fast sets. Going forward I am going to really increase the reps in my kettlebell drills. This should result in more fat loss and improved conditioning.

Death Squats?

Hey guys, I found this awesome video of Dave Tate squatting 315 for 50 reps using rest pause sets. That bar he is using is called "The Reaper". It will take the stress off your shoulders and let you do more reps comfortably.

That being said, I don't know how comfortable 50 reps with 315lbs could ever be!

The Secret of the Mediterranean Diet


a)  Mediterranean diet is high in fat content.  Can people enjoy weight loss and optimum weight management if they follow this diet?


To some extent, Mediterranean diet really has a high fat content.  But you have to take note that the fat content of a Mediterranean diet consists of monounsaturated and polyunsaturated fats.  These fats are essential and healthy for your body unlike the saturated fat which is common in American diet.  Do take note also that calorie intake is the determining factor for weight loss and not fat consumption.  If you follow the Mediterranean diet, you will enjoy lots of healthy benefits but you still need to lower your daily calorie consumption to achieve weight loss.

Americans consume high numbers of red meat, poultry, eggs, and dairy, while the Mediterranean includes very little. The diet also differs from the typical American diet through its dependence on fruits, vegetables, nuts, seeds, olive oil, beans, breads, cereals, and potatoes.

c) Is it true that Mediterranean diet played a major role in lowering the rate of heart disease in the region?

Diet is a major factor in lowering the incidences of heart disease in the Mediterranean region.  This has been proven by research and studies conducted by health and diet experts. Another big factor is the holistic approach of the Mediterranean diet.  This diet does not only focus on foods but on maintaining a healthy lifestyle as well. 

d) Does regular exercise has a place in the Mediterranean diet and lifestyle?

Exercise plays an important role for Mediterranean diet.  When this diet was developed, the people of Mediterranean were already a big fan of exercise and physical activities.  This is the basis why Mediterranean diet includes regular exercises in its overall program.  Essentially, a daily one-hour walk is needed.  You should also perform once a week full body exercises.  

e) How the Mediterranean diet differ from the Low Carb diet?

There is a sea of difference between these two diets.  With the Mediterranean diet, your protein consumption would be lower.  Normally, you will get 15 percent of your calorie consumption from the protein content of a Mediterranean diet.

f)  People noticed that wine is an important part of Mediterranean diet. What is the recommended daily wine consumption?

Men should generally get 5 percent calories from wine while women should consume 2.5 percent calories.  As a rule, always drink wine in low to moderate amounts daily to enjoy best results. 

g) Final Recommendations

There are loads of benefits that you can enjoy from Mediterranean diet.  This diet focuses on healthier food options like root crops, fruits, cereals, breads, vegetables, and Omega 3-rich foods.  You will be able to prevent heart diseases if you follow the Mediterranean diet.

Lower Body Hypertrophy Day

This week is a back off week as I prepare for the Global Powerlifting Committee Nationals in Calgary. Today is usually my heavy deadlift day or a speed squat day but in order to recover I took it easy and did some hypertrophy training instead.

  • stairs
    • 8 times up the 7.5 stories in my building
    • one step at a time for the first two rounds
    • for the next 6 rounds I tried to do two steps at a time as much as possible

  • stiff leg deadlifts
    • work up to heavy weight and then 5 x 5
  • glute ham raise paired with barbell ab roll-outs 4 x 8-10

That is it. The idea here was to get a good workout in but not push myself so hard that I couldn't recover in time for the max effort drills on the weekend.

  • this is done instead of traditional morning cardio to help me burn fat, improve conditioning and build some leg strength at the same time

    • these were paired with the presses done in alternating set fashion
    • changing grip each set
  • grappler press 4 x 15 paired with grappler combat twists 4 x 10

  • cable curls 2 x 15
  • clubbell circuit
    • 1 round, 5 exercises, about 3 minutes total just to loosen my shoulders

Stairs, Blast Straps, Kettlebells and Clubbells

As you might have guessed from the title, today's workout was pretty much all over the place. The idea was just to get a good sweat going and burn out some glycogen from my muscles.

AM

  • stairs,
    • I climbed 7.5 stories 8 times
    • the first two times up I took 1 step at a time
    • the next time up I did a side step/shuffle up
    • the last 5 times I took two steps at a time until fatigue took me down to 1 step at a time
    • I also managed to kick a homeless person out from under the stairs in my condo building, but it really wasn't much of a workout

  • blast strap circuit, 5-10 reps per drill, 4 rounds
    • pull-ups
    • push-ups
    • rows
    • fall outs/super man with 5 second hold
    • reverse fly
    • curls
    • triceps extensions
  • kettlebell, using a 40kg bell
    • swings 2 x 20
    • clean 2 x 10 (5 reps per arm)
    • high pull 1 x 10 (5 reps per arm)
  • Clubbell circuit, 2 rounds, 10 minutes total
    • a whole bunch of exercises I don't know the name of
    • basically I just keep the clubbell moving and do any drill I can think of
That is it. So as you can see the intensity was pretty low but the volume was quite high. This is a good way to force blood throughout the body and burn some calories without feeling all beat up and stressed.






Good Mornings

On Sunday's we usually have a max effort squat workout, but since this is a back off week, we did some sub-maximal good mornings instead.

  • good morning
    • work up to a heavy but not max set of 5 reps
  • kettlebell swings 4 x 20
  • flex band standing crunches 4 x 20
As you can see there was not much volume done today either. That is the idea. Get in, do some work that makes you feel better after you trained instead of beaten up, and then get out.

Deadlift workout

Here is the workout I did today. Some cardio in the morning and then some heavy lifting in the afternoon followed by a lot of accessory work. If you are pressed for time you can cut the last two drills off of the workout. To build your deadlift you need to practice the lift and you need to really work your abs, back and hamstrings. Accessory drills like the ones below will do just that.

  • stairs
    • 8 times up my 7.5 story building taking one step at a time until the last set
PM
  • platform deadlift
    • stand on a 45lbs plate to deadlift
    • the extra range of motion will make the lift much harder and should induce more hypertrophy
    • work up to a heavy single, then drop down for 3 more sets of 3-5 reps
  • heavy kettlebell swings 4 x 20
  • swinging planks 4 x 5
  • band high pulls 4 x 20
  • blast strap fall outs 4 x 5

Speed Bench Workout, plus some fun stuff

I did a fair amount of volume today but by spreading out the morning cardio from the weight training it makes it feel like a lot less work. Speed bench is really only important if you are trying to increase your max bench press. If you just want to be strong, big or jacked, you are better off going heavy or hitting higher volume. Feel free to use bands though, as they change the stimulus on the muscle, and that always helps force some adaptation (growth, increased strength).

    • (3x3)x3 with 60% max raw weight plus purple bands
  • floor pull over and triceps extension 4 x 8

    • combat twists paired with one arm press 4 x 10 reps/drill
  • clubbell circuit
    • just kept moving the clubbell through various drills for 10 minutes straight




Walk like an animal?

As you probably already know, body weight exercises are a great way to build relative strength and burn fat. I remember in my rugby days we would do a lot bear crawls and crab walks to build our ab and upper body strength. I found these animal walk videos on youtube that look like they could be part of a great workout.




Kettlebell fat burning workout of the day

Today's workouts involve a lot of volume but almost all of it consisted of just my own body weight so I don't think it should be too taxing for anyone in decent shape. The idea here was to really spike my metabolism twice in one day and improve my athleticism. In the morning I hit the stair well for some high intensity cardio, and in the evening I played around with some body weight and kettlebell drills.

I am really loving Scott Sonnon's TACFIT workouts. It has been really humbling for me to realize how weak I am at body weight drills. There is nothing more exciting than a new challenge.

  • shirted bench press
    • increase the weight each set and add boards as the weight dictates
  • t-bar-row 4 x 8-10
  • weighted dip 4 x 10
    • the rows and dips were done in alternating sets
  • clubbell circuit
    • 10 minutes straight of swinging a 15 lbs clubbell
    • switch drills are you tire so one muscle group doesn't burn out and force you to stop early
You won't see a lot of powerlifters using clubbells in their workouts, but I think that is a mistake. High volume in the bench press will do a lot of damage to your shoulders while clubbells do just the opposite. They will make your shoulders feel great while strengthening your entire upper body and improving conditioning.

Plus they are fun as hell!

    Humbled by a Scott Sonnon Tacfit workout

    Wow am I humbled right now. As a 220 lbs competitive powerlifter I like to think I am pretty strong. Well, when it comes to body weight drills it turns out I am pretty darn weak.

    I tried out Scott's TACFIT recruit program today. It consisted of the revolving table, push plank knee, basic spinal rock, and the quad press. The workout lasted for 20 minutes and eventually you want to be able to do 6 reps of each drill within 1 minute for 20 consecutive minutes.

    Well I did the 20 minute circuit, but my reps were ranging from 5 at best to 3 at worst. And it was never easy. I had an especially tough time with the revolving table. I am just so stiff in the ankles and shoulders that this exercise is ugly and uncoordinated when I attempt it.

    Anyways, enough about me, here is the workout:

    • 20 minute circuit
    • attempt to do 6 reps of each drill for the entire circuit
    • drills are:
      • revolving table
      • push plank knee 
      • basic spinal rock 
      • quad press
    My plan was to do this as a warm-up and then hit the kettlebells for some "real" work. Obviously that didn't happen as the tacfit workout was more than enough. Instead I finished up with some extra revolving table, and just straight up table work.

    Deadlifts plus Clubbells plus Stairs equals Fun

    So I had a pretty eclectic day of training today as you can see from the title above. To me variety is the spice of life so I need to mix it up pretty often, here is what I did.

    AM

    • stairs
      • 8 times up my 7.5 story building
      • I took it easy today and just took one step at a time because I had to deadlift later
    PM
    • clubbells
      • 3 rounds in circuit fashion
      • my training partner was late today so I played with some clubbells for about 15 minutes
    • deadlifts
      • worked up to a moderately heavy 1RM, about 80%
    • rack deadlifts
      • using a 2 inch lift
      • kept going up until I failed
    That is it. I wanted to do some accessory work like kettlebell swings and some ab work but I ran out of time.
